Practical ways to check hydration status — a urine color reference, early versus advanced dehydration signs, and how to measure your own sweat rate with a bathroom scale.

A calculated water target tells you a reasonable daily goal — it doesn’t tell you whether you’re actually hydrated right now. That requires reading your own body’s signals, and some of those signals are far more reliable than others.

Urine color: the most practical everyday indicator

Weigh yourself immediately before exercise and again immediately after (same clothing, dried off), track any fluid consumed during the session, and account for any urination — the weight difference, adjusted for fluid consumed, approximates total sweat loss, since 1 kilogram of body weight lost this way corresponds closely to roughly 1 liter of fluid.

A worked example: starting at 70kg, ending at 68.5kg after a one-hour run, having consumed 0.5 liters of water during the run: (70 − 68.5) + 0.5 = 2.0 liters of total sweat loss over that hour — a genuinely individual, directly-measured sweat rate that’s meaningfully more precise than any generic formula for that specific person, in those specific conditions.

Why this personal data beats a generic formula for serious training
